EATING ENOUGH: WHY UNDER-FUELLING QUIETLY STALLS YOUR RESULTS
Over the last two weeks we covered how much protein you need and what that looks like on a plate.
This one is the piece that makes the other two work, and it is the one nobody wants to hear.
You can hit your protein target perfectly and still go nowhere, because protein is a building material and your body will not spend building materials it cannot afford. The joint position of the Academy of Nutrition and Dietetics, Dietitians of Canada and the American College of Sports Medicine puts it plainly: eating enough energy, particularly from carbohydrate, is what allows amino acids to be spared for building rather than burned for fuel.
In other words, if total food is short, that carefully counted 140g of protein gets used as an expensive energy source. Eating enough comes first. Protein comes second. Most people have it the other way around.
The People Most At Risk Are The Ones Training Hardest
This is the pattern we see most often, and it is almost never in the people who are casual about training.
It is in the ones who are all in. Five or six sessions a week. Chasing a strength number and a conditioning score at the same time. Reading everything, doing everything, taking it seriously.
And eating like someone trying to shrink.
They have absorbed two separate pieces of advice that work fine on their own and are a disaster together: train harder, and eat less. Stack them for a few months and the training stops working. Not because the programme is wrong. Because there is nothing left to adapt with.
What Under-Fuelling Looks Like In The Gym
You usually notice it in your training before you notice it anywhere else:
- Warm-ups feel like the workout
- You hit a wall halfway through a conditioning piece you used to finish strong
- Your strength numbers have flatlined, or quietly gone backwards
- Soreness lasts three days instead of one
- You are sleeping badly, or waking at 3am for no reason
- Motivation has gone. Not for one session, but generally
- Small niggles keep becoming real injuries
- You are getting sick more often than you used to
- Your appetite has actually decreased, which feels like a win and is not
Worth being honest about the limits of that list: doing too much training causes a nearly identical picture, and the two overlap so heavily that the sports medicine literature now explicitly flags the confusion between them. But food is the cheaper thing to check first, and in someone training hard it is more often the culprit.
Carbohydrate Is The Training Fuel, And Most People Under-Rate It
Protein rebuilds you. Carbohydrate is what you actually run on.
Anything hard and repeated — heavy sets, intervals, a conditioning piece that leaves you breathing — is fuelled overwhelmingly by carbohydrate. Cut carbs and you have not made training more effective, you have made it more expensive.
The ACSM position sets carbohydrate targets by training load, and the bands are higher than most gym-goers assume:
- Light (low intensity or skill-based work) — 3–5g per kg of bodyweight per day
- Moderate (around an hour a day) — 5–7g per kg per day
- High (endurance work, one to three hours a day at moderate-high intensity) — 6–10g per kg per day
- Very high (more than four hours a day) — 8–12g per kg per day
Read that against your actual week. If you are doing five or six hard hours across the week, you are in the moderate band at minimum — 5–7g per kg, which for an 80kg person is 400–560g of carbohydrate a day. If you have added running volume or you are deep in a HYROX build, you are into the high band.
Almost nobody we talk to is eating like that. Most people who think they are "carb aware" are sitting in the light band while training in the high one.
Rice, potatoes, pasta, oats, bread, fruit. Not complicated. The mistake is treating carbohydrate as a moral failing rather than the thing that makes the session possible.
When It Stops Being A Performance Problem
There is a name for the serious end of this. Sports medicine calls the underlying state low energy availability, and when it produces health consequences the International Olympic Committee classifies it as REDs — Relative Energy Deficiency in Sport.
Your body runs a budget. Training takes energy out, food puts it in, and when the gap stays negative long enough your body starts shutting down functions it treats as optional. Hormone production drops. Bone density suffers, which raises stress fracture risk. Immune function drops. In women it often shows up first as a disrupted or absent menstrual cycle, which is a signal to take seriously rather than treat as a convenience. In men the signs are quieter — flat mood, low drive, low libido — and get missed for longer.
Two things worth knowing from the IOC's 2023 update. First, low energy availability sits on a spectrum, from short periods your body adapts to without harm, through to genuinely problematic. Not every hard week is a crisis. Second, inadequate carbohydrate specifically — not just total calories — is now recognised as part of the picture.
This is a health issue, not only a performance one. If several of these ring true for you, that is a conversation with your GP or a New Zealand Registered Dietitian, not something to sort out from a blog post. We would rather say that plainly than dress it up.
Rest Days Are Not Fasting Days
The most common single error we see: eating well on training days, then barely eating on rest days because "I did not earn it".
You did not train on Sunday, so you eat almost nothing. Except Sunday is when the adaptation from the week actually happens. Recovery is a construction project, and you have just sent the workers home.
Keep protein the same on rest days. You can pull carbohydrate back toward the lighter band if you want to. Do not strip it out, and do not skip meals.
The Trap: Training More And Eating Less
When progress stalls, the instinct is to add work. Another session. More conditioning. Longer runs.
If the problem was under-fuelling, you have just widened the gap that caused it. This is how people end up doing more training than ever, getting worse results than they did six months ago, and concluding they need to try even harder.
The fix, more often than not, is the opposite. Eat more, sleep more, train the same. It feels like giving up. It is the only way to make the training you are already doing count.
How To Tell It Is Working
Give it four to six weeks and watch these, in this order:
- How sessions feel. This changes first, often within a fortnight. Warm-ups stop feeling heavy.
- Recovery between sessions. Soreness clears faster. You stop dreading Wednesday.
- Sleep and mood. Usually the quiet one people notice in hindsight.
- The numbers. Strength and conditioning scores start moving again, last.
Do not judge it on the scales in week one. If you have been under-eating, some weight will come back — water, glycogen and food in transit. That is the tank refilling, not fat gain, and it is exactly what needs to happen before anything improves.
The Whole Series In Four Lines
- Work out your protein number: bodyweight in kg times 1.6.
- Build it from real food, and fix breakfast and snacks first.
- Match your carbohydrate to your actual training load, which is probably higher than you think.
- Feed your rest days as seriously as your training days.
Do that consistently for a month and the difference in how training feels will surprise you more than any programme change would.
Train Hard, Fuel It Properly, Recover Like It Matters
The three things that decide your results are the training, the food and the recovery. Most people obsess over the first and guess at the other two.
